Core Training for Cyclists: The Exercises That Actually Improve Performance

Most cyclists know what core exercises look like. Planks, sit-ups and crunches are commonly included in gym routines, and many riders recognise that core strength is important for cycling performance.

However, simply doing a few random core exercises is rarely enough to produce meaningful improvements on the bike.

Effective core training for cyclists needs to target the specific functions the trunk performs while riding. The core transfers force between the upper and lower body, stabilises the pelvis and spine during pedalling, and helps maintain an efficient riding position for long periods.

Research has shown that fatigue of the trunk stabilising muscles can alter cycling mechanics and pedalling efficiency. When the trunk muscles fatigue, cyclists tend to demonstrate greater upper body movement and reduced pelvic control on the saddle, which can reduce effective force transfer to the pedals (Abt et al., 2007; Abt et al., 2008).

For this reason, a well designed core routine should train multiple movement patterns and muscle groups rather than relying on a single type of exercise.

To get the most benefit on the bike, cyclists should include exercises that target

  • Posterior chain stability
  • Anti-rotational control
  • Hip flexion and trunk flexion strength
  • Thoracic mobility and control
  • Upper back endurance

Training these areas together allows riders to produce more stable and efficient movement on the bike while maintaining posture under fatigue.


Posterior Chain Stability

The posterior chain, particularly the glutes, spinal erectors and deep trunk stabilisers, plays a major role in maintaining pelvic stability during pedalling.

When this system is weak or fatigues quickly, the pelvis can begin to rock side to side on the saddle. This movement wastes energy and can increase strain on the hips and lower back during longer rides.

Research examining the relationship between trunk fatigue and cycling mechanics has shown that fatigue in trunk stabilising muscles can significantly alter pedalling kinematics, suggesting that trunk endurance is important for maintaining efficient cycling movement patterns (Abt et al., 2007).

Exercises such as supermans or hip bridge variations help reinforce the ability to stabilise the spine while producing force through the hips. This improves the rider’s ability to maintain consistent force through the pedal stroke during longer efforts.

Anti-Rotational Core Strength

Cycling is a repetitive unilateral movement, meaning each leg produces force independently. Without sufficient anti-rotational control from the trunk, this can create subtle rotational forces through the pelvis and spine with each pedal stroke.

Over time this movement can reduce pedalling efficiency and increase the risk of overuse injuries.

Studies examining trunk stability in cyclists have shown that riders with greater core stability demonstrate more consistent pedalling mechanics and improved control of the trunk during cycling tasks (Abt et al., 2008).

Exercises such as Pallof presses, suitcase carries or plank variations with shoulder taps train the body to resist unwanted rotational forces. Developing this anti-rotational strength helps maintain a stable platform from which the legs can generate power.

Hip Flexor and Trunk Flexion Strength

Cyclists often focus heavily on pushing down on the pedals but neglect the muscles responsible for lifting the leg during the recovery phase of the pedal stroke.

The hip flexors and anterior core play a key role in controlling this movement while stabilising the pelvis.

Exercises such as dead bugs, leg raises and controlled V-ups help coordinate the hip flexors with the abdominal muscles, improving control of the pelvis during higher cadence riding.

Improving this coordination can help maintain smoother pedalling mechanics and reduce unnecessary upper body movement during hard efforts.

Thoracic Control and Mobility

The thoracic spine sits between the shoulders and pelvis and plays a major role in maintaining cycling posture.

Restricted thoracic movement can force riders into compensatory positions that increase strain on the neck and lower back, particularly when riding in aerodynamic positions for long periods.

Thoracic mobility exercises such as windmills or rotational movements help maintain movement through the upper spine while improving control of the trunk.

Maintaining thoracic mobility also supports breathing mechanics during intense riding, which becomes particularly important during sustained efforts or climbing.

Upper Back Endurance

Cyclists support a large portion of their upper body weight through the handlebars for extended periods.

Without adequate endurance in the upper back muscles, riders often develop rounded shoulders, neck tension and poor posture.

Exercises such as Y, T and W shoulder raises or resistance band pull-aparts help build endurance in the muscles responsible for supporting the shoulder girdle.

Improving upper back endurance allows riders to maintain better posture on the bike and reduces fatigue in the neck and shoulders during longer rides.

Strength training more broadly has also been shown to improve cycling economy and endurance performance, particularly during longer rides where fatigue becomes a limiting factor (Sunde et al., 2010; Rønnestad et al., 2011).

Why Some Areas Matter More for Certain Disciplines

Although all cyclists benefit from balanced core development, different cycling disciplines place slightly different demands on the trunk.

Road cyclists often benefit most from upper back endurance and anti-rotational control, as these qualities help maintain aerodynamic posture during sustained efforts.

Gravel riders rely heavily on posterior chain stability and thoracic control due to the long hours spent riding varied terrain.

Mountain bikers and cyclocross riders require higher levels of anti-rotational strength and trunk stiffness to maintain control while riding technical terrain and absorbing impacts.

Understanding these differences allows riders to prioritise the core qualities that best support their discipline.


A well structured core training routine for cyclists should go beyond simple planks or sit-ups.

To get the most benefit on the bike, riders should include exercises that target

  • Posterior chain stability
  • Anti-rotational control
  • Hip flexion and trunk flexion
  • Thoracic mobility and control
  • Upper back endurance

Training these qualities improves posture, force transfer and pedalling efficiency while helping riders maintain performance under fatigue.

Research has consistently shown that improved trunk stability and strength can positively influence cycling mechanics, cycling economy and late-race performance.
